You have probably been told you need more protein because you are plant-based. More to compensate for what plant protein lacks. More to make up for lower quality. More because it is just not the same.
The largest analysis of this question — forty-three randomized trials covering nearly two thousand participants — found you need the same amount as everyone else. And that amount is lower than what most fitness sources are telling you right now.
The evidence converges on approximately 1.6 grams per kilogram of body weight per day. That is the threshold where a twelve-week training study found vegans supplementing with soy protein matched omnivores on every measured muscle outcome — leg lean mass, muscle fibre area, and leg press strength.
That threshold is one variable in the complete plant-based fitness evidence — covering the dose, the soy question, the blending fix, and how the equation shifts after 40.
The gap between the two was, for practical purposes, nonexistent.
If you have been following the gym rule of one gram per pound — the number that dominates protein calculators, Reddit threads, and fitness influencers — you have been aiming for 2.2 grams per kilo. That is thirty-seven percent above what the evidence supports.
For a 75-kilogram person, the gap is about 45 grams per day. That is an extra protein shake every single day that the evidence says is not doing what you think it is doing.
The widely repeated rule that vegans need ten to twenty percent more protein than omnivores has no primary source in the evidence we examined. No trial tested it. No meta-analysis derived it. It circulates as received wisdom with no traceable origin.
The Argument Nobody Was Having
The protein source debate has been framed as a quality question: is plant protein good enough? Seventeen head-to-head randomized trials compared soy directly against milk protein for muscle mass.
The difference was essentially zero.
The measured gap was so small it would be lost in the normal fluctuation between two scans of the same person on different days. Every subgroup the researchers tested — younger, older, male, female, trained, untrained — landed in the same place.
The studies where plant-based lifters gained less muscle were not testing source quality. They were testing total protein intake — and the plant-based groups ate less of it. When total intake was matched, the source stopped mattering.
The debate everyone has been having about quality was, from the start, a debate about quantity in disguise.
Seventeen Trials, Five Trials
The asterisk is real and worth naming plainly. The equivalence above is for soy. Soy has seventeen randomized trials behind it. Other plant proteins — pea, rice, wheat, hemp — have five. Those five showed a larger gap.
But the gap appears to be solvable. One trial tested a blend of wheat, corn, and pea protein designed so that each source covers what the others lack.
Pea brought lysine. Corn brought leucine and methionine. Together, they produced half the amino acid availability of milk in the blood — and triggered the same muscle-building response.
This is one study. It needs replication. But the mechanism is sound: if the problem with individual plant proteins is specific amino acid shortfalls, combining proteins that complement each other fixes the problem by design.
Five Hours Out of Twenty-Four
The argument against plant protein has always leaned on what happens in the first few hours after a meal. Eat plant protein, measure the muscle-building spike, and yes — it is smaller than what you see after whey or milk.
But that spike captures a five-hour window. Your body builds muscle over twenty-four.
Pool every study that measured the spike: the gap between plant and animal nearly disappears. Now compare that lab measurement against what actually happened to people’s muscles over weeks and months of training. Forty-three trials. No relationship between the spike and the outcome.
The measurement that launched two decades of doubt captures five hours out of a twenty-four-hour process.
The contradiction that confused the field for years — lab says worse, training says equal — turns out not to be a contradiction at all. It is a mismatch between what the test captures and what the body actually does.
Same Answer, Every Subgroup
If plant protein carried a genuine biological disadvantage, it would show up most clearly in people with higher resistance to building muscle: women and older adults. It does not.
The largest analysis tested women as a separate subgroup. The measured difference between plant and animal protein for muscle mass in women was exactly zero. Not close to zero. Not trending toward zero.
The number came back as zero. Adults over sixty were nearly identical. For the per-serving adjustments that may matter more with age, a separate analysis goes deeper.
No slice of this data — by age, by sex, by training level — found a population where plant protein performed worse when total intake was matched.
What about soy and testosterone? The largest dose-response analysis tested this directly: eight trials, three hundred and twenty-nine men, no testosterone change at any dose tested. The hormone question has its own deep dive elsewhere on this site, but the short version is that the concern does not survive the evidence.
Can you hit the threshold without supplements? The longest vegan training study used about 58 grams of supplemental soy protein per day to reach 1.6 grams per kilo — compared to 39 grams of whey for the omnivore group. For a lighter person, whole foods alone can get there. For a heavier person, one plant protein supplement closes the gap.
Based on what we examined — forty-three trials, two meta-analyses, a twelve-week training study, and nearly two thousand total participants — the evidence points to this: if you eat enough total protein, the source does not determine the muscle you build.
For soy, the data is conclusive. For other plant proteins, blending is the emerging fix. The number you actually need — about 1.6 grams per kilo per day — is likely lower than what you have been chasing.
One question the daily total does not settle: does it matter how you split those grams across meals? One trial found that matching a specific amino acid threshold per serving eliminated the gap entirely — even for plant sources that fell short on their own. That per-serving architecture sits in a different analysis.
For a 75 kg (165 lb) person, 1.6 g/kg means roughly 120 grams of protein per day. That is about what you would get from a tofu scramble at breakfast, a lentil bowl at lunch, a soy protein shake after training, and a tempeh stir-fry at dinner.
For context: a 75 kg omnivore chasing the same target eats 120 grams too — same number, different packaging. The vegans in the longest-running trial needed about 58 grams from a soy supplement on top of their regular diet to reach this level, compared to 39 grams of whey for the omnivore group. Roughly one extra scoop per day closed the gap completely.
