The largest analysis of this question — forty-three randomized trials covering nearly two thousand participants — found you need the same amount as everyone else. And that amount is lower than what most fitness sources are telling you right now.

The evidence converges on approximately 1.6 grams per kilogram of body weight per day. That is the threshold where a twelve-week training study found vegans supplementing with soy protein matched omnivores on every measured muscle outcome — leg lean mass, muscle fibre area, and leg press strength.

The Argument Nobody Was Having

The protein source debate has been framed as a quality question: is plant protein good enough? Seventeen head-to-head randomized trials compared soy directly against milk protein for muscle mass.

The difference was essentially zero.

The measured gap was so small it would be lost in the normal fluctuation between two scans of the same person on different days. Every subgroup the researchers tested — younger, older, male, female, trained, untrained — landed in the same place.

The studies where plant-based lifters gained less muscle were not testing source quality. They were testing total protein intake — and the plant-based groups ate less of it. When total intake was matched, the source stopped mattering.

The debate everyone has been having about quality was, from the start, a debate about quantity in disguise.

Seventeen Trials, Five Trials

The asterisk is real and worth naming plainly. The equivalence above is for soy. Soy has seventeen randomized trials behind it. Other plant proteins — pea, rice, wheat, hemp — have five. Those five showed a larger gap.

But the gap appears to be solvable. One trial tested a blend of wheat, corn, and pea protein designed so that each source covers what the others lack.

Pea brought lysine. Corn brought leucine and methionine. Together, they produced half the amino acid availability of milk in the blood — and triggered the same muscle-building response.

The argument against plant protein has always leaned on what happens in the first few hours after a meal. Eat plant protein, measure the muscle-building spike, and yes — it is smaller than what you see after whey or milk.

But that spike captures a five-hour window. Your body builds muscle over twenty-four.

Pool every study that measured the spike: the gap between plant and animal nearly disappears. Now compare that lab measurement against what actually happened to people’s muscles over weeks and months of training. Forty-three trials. No relationship between the spike and the outcome.

The contradiction that confused the field for years — lab says worse, training says equal — turns out not to be a contradiction at all. It is a mismatch between what the test captures and what the body actually does.

Same Answer, Every Subgroup

If plant protein carried a genuine biological disadvantage, it would show up most clearly in people with higher resistance to building muscle: women and older adults. It does not.

The largest analysis tested women as a separate subgroup. The measured difference between plant and animal protein for muscle mass in women was exactly zero. Not close to zero. Not trending toward zero.

The number came back as zero. Adults over sixty were nearly identical. For the per-serving adjustments that may matter more with age, a separate analysis goes deeper.

No slice of this data — by age, by sex, by training level — found a population where plant protein performed worse when total intake was matched.

What about soy and testosterone? The largest dose-response analysis tested this directly: eight trials, three hundred and twenty-nine men, no testosterone change at any dose tested. Can you hit the threshold without supplements?
