Ask anyone who meal preps which potato is the healthier choice and the answer comes back without hesitation. Sweet potato. Lower glycemic index, slower energy release, the swap everyone makes when they start taking nutrition seriously.

That ranking runs on a single number. The glycemic index difference runs about 15 points, and an entire hierarchy of clean eating grew out of that gap. What nobody checked was whether a 15-point GI gap actually produces a different body.

Fourteen trials and 2,344 people tested it. Low-GI diets versus high-GI diets, six months or longer, measured against body weight, waist circumference, and fat mass. If glycemic index drives body composition, any real effect should show here.

Body weight: no significant difference. The difference between diet groups was less than two-thirds of a kilogram. A rounding error on most bathroom scales. Waist circumference: six hundredths of a centimeter. Not six centimeters. Six hundredths. A measuring tape cannot detect it.

There was no dose-response either: across the full range of GI differences in the combined trials, bigger gaps did not produce bigger effects. The gradient the ranking depends on does not exist.

The one body composition result that was statistically significant went the other direction. People on lower-GI diets lost more lean mass than people on higher-GI diets. That result rests on a small slice of the data and the data behind it comes from only three studies, but the only significant body comp finding slightly favors the potato most people have been skipping.

That potato has its own numbers worth knowing. In a controlled comparison of 38 foods, all served at equal calories, boiled white potatoes scored 323% on the Satiety Index. The highest of every food tested. More than three times as filling as white bread per calorie. Seven times more than a croissant.

The most satiating food ever measured is not a protein source. It is not a superfood. It is the plain potato that vanished from cutting boards the moment sweet potatoes showed up.

What drives that score is mass, not chemistry. A 240-calorie serving of boiled potato physically weighs more than 240 calories of almost anything else. Water content and fiber handle the rest.

Sweet potatoes share most of those properties. Similar water, similar fiber, similar heft per calorie. Only white potatoes have the validated satiety data.

Sweet potatoes do carry one genuine advantage that white potatoes cannot match: beta-carotene, the precursor to vitamin A that gives them their color. That is a real micronutrient difference. It is not a body composition difference.

For fat loss, muscle preservation, or staying full on a cut, these two potatoes are interchangeable. The better one is whichever you will actually eat.

The 15-point GI gap is real. The assumption that it predicts a different body was not. Whether glycemic index matters for fat loss at all went through fourteen pooled trials and the answer looked nothing like the ranking most people carried in.
