A meta-analysis pooling 49 controlled trials and 1,863 people puts a number on the rate: beginners who train consistently gain roughly 0.35 kg of new muscle per month. Over a standard 13-week block, about 1.1 kg. A little over two pounds of actual muscle tissue spread across an entire body.

One kilogram distributed everywhere does not scream transformation. It quietly reshapes.

And the list of supposed requirements is shorter than it looks.

Heavy weights are not required. When muscle growth was compared across loading ranges, heavy, moderate, light, the result was identical, as long as the set reached failure. The weight on the bar does not determine the growth rate. Whether the set was hard enough does.

The growth rate does not differ by sex. Across 29 studies comparing male and female muscle growth, the percentage increase was functionally identical, less than a 1% difference. Men end up with more total muscle because they start with more. The rate of building is the same clock.
