Can you replace barbell exercises with dumbbells and still grow?

A 2023 meta-analysis pooled 13 studies spanning three decades and over 1,016 participants to settle whether free weights or machines produce more muscle growth. The result: an effect size of negative 0.055, so close to zero that no measurement tool in any lab could distinguish between the two groups. People who trained exclusively with machines built the same muscle as people who trained exclusively with free weights.

That comparison is between modalities that share almost nothing. Machines lock you into a fixed path. Free weights demand balance, coordination, stabilizer engagement. The biomechanical profiles could not be more different. And the hypertrophy difference between them was zero.

Dumbbells and barbells are both free weights. They share the same biomechanical category, the same stabilizer demands, the same freedom of movement. If the gap between free weights and machines produced no growth difference across a thousand people, the gap within free weights cannot produce one either. There is one outcome where the tool matters. Strength gains are specific to whatever you practice. People who trained with free weights got measurably stronger on free-weight tests than the machine group did. That specificity was statistically significant. If your goal is a bigger barbell squat for competition or a heavier barbell bench for a specific strength standard, you need to practice those barbell movements. The skill of moving a barbell under load is trained by moving a barbell under load.

But that is a skill adaptation, not a growth adaptation. The muscle underneath does not know what you held. It responds to tension, range of motion, and how close you pushed to failure. A dumbbell press taken to the same effort as a barbell press produces the same chest growth. The barbell press produces more barbell-press-specific strength.
