You upped your protein. More chicken at dinner, Greek yogurt at breakfast, maybe a shake after training. The advice landed years ago — eat more protein at each meal as you age — and you followed it. The grams went up. The meals got deliberate. And as far as you could tell, the strategy was working. What nobody mentioned is that total grams are only half the story. Inside every serving of protein, one specific amino acid acts as the trigger for muscle building, and that trigger does not fire at the same threshold in every body.
The amino acid is leucine. It activates the molecular switch that starts the muscle-building process — and as muscles age, they need a louder signal from leucine to flip it. Whether older adults need more leucine per meal than young adults turns out to have a surprisingly specific answer, backed by a pattern that showed up when researchers finally sorted the evidence by age.

A typical protein meal — 20 grams of chicken, fish, or dairy — delivers roughly 2 grams of leucine. For a young adult, that clears the bar. The signal arrives, the switch flips, the building process starts.
For an older adult, the same 2 grams falls below the threshold. The number that tips the switch is closer to 3 grams per meal — about 50% more than what a younger body requires. Same meal, same protein. The bar moved.
When a systematic review pooled 29 studies and sorted the evidence by age, the pattern was stark. In 13 of 20 study arms involving older adults, the leucine signal predicted how much muscle the body actually built. In young adults, the relationship held in only 3 of 10. The trigger mattered more for the bodies that listened less well.
Why the threshold shifts comes down to one signaling pathway. Leucine activates a cascade called mTORC1 — the on-switch for muscle building at the cellular level. In younger muscle, the switch is sensitive. A moderate leucine dose flips it easily. With age, a phenomenon called anabolic resistance dulls the receiver. The signal must be louder to produce the same response.
How much louder? When older women consumed a protein source delivering 4.2 grams of leucine, muscle protein synthesis rose 53% above baseline. With only 1.3 grams, the rise was just 13%. Same meal structure, same muscles, same age. The leucine dose was the variable, and the difference was fourfold.

There is one honest complication. Most studies supporting the leucine trigger used isolated protein sources — whey concentrates, casein powders, soy blends — not the chicken breast or scrambled eggs on your plate. When protein arrives inside whole food, the complete package of amino acids may partially compensate for a lower leucine peak. The trigger appears to matter most when the protein source is stripped down to its components — worth knowing before reaching for a supplement that promises to solve what food might already handle.
Knowing the threshold exists changes the question. It is no longer just "am I eating enough protein" but "does the protein I chose deliver enough leucine to clear 3 grams." Whey clears it easily. Chicken gets close. Plant proteins often fall short on their own. Whether a shake or a whole-food meal crosses the threshold is partly a leucine story, and how much of each serving your muscles actually use hinges on variables the total-grams advice never accounted for.
