Can You Get Enough Protein Without Supplements?

Eleven out of thirteen protein supplements could not outperform a sugar pill for muscle strength or fat-free mass. A network meta-analysis compared every major type (whey, casein, soy, pea, rice, collagen, and seven others) head to head against placebo. Most of the industry's product lineup produced zero measurable benefit.

Two did clear the bar. Whey and collagen produced measurable gains, and pretending otherwise would overstate the evidence. Even the top performers couldn't override the result underneath: what determined muscle and strength outcomes was total daily protein intake, not the source it came from. The tub and the plate produced identical results.

The escape hatch most readers reach for ("well, MY brand is high-quality") closes too. Even premium supplements, the animal-derived, high-biological-value products marketed as superior, weren't effective. The highest-quality protein money can buy could not outperform the protein already in the refrigerator. The distinction the supplement aisle is built on (that powder delivers something food cannot) does not exist in the data.

Supplementation is a delivery vehicle. Not a performance enhancer.

Morton et al. (2018) conducted a systematic review and meta-analysis of 49 RCTs (n=1,863) examining the effect of protein supplementation on resistance training outcomes. Breakpoint analysis identified a protein intake ceiling at 1.62 g/kg/day (95% CI: 1.03–2.20) for fat-free mass gains. Beyond this threshold, additional protein produced no further benefit. Protein supplementation explained approximately 9% of variance in muscle and strength gains; resistance training explained the remainder. Source, timing, and dose specifics had no significant effect on outcomes.
