B vitamins, zinc, magnesium, maybe vitamin D. The list of nutrients alcohol takes from your body has circulated long enough that most people who train can recite it without thinking. The nutrients are correct. The word "takes" is where the list gets the story wrong.
Every version of that list describes something leaving. Alcohol depletes this, strips that, drains the other. The picture is always removal: a nutrient that was inside you, pulled out.
How Alcohol Blocks Vitamin and Mineral Absorption
Alcohol inhibits the absorption of most vitamins and minerals by physically altering the transporter proteins in the intestinal wall that move nutrients from the gut into the bloodstream. Even moderate intake, roughly one to two drinks, impairs absorption measurably. Vitamin C, iron, and selenium are exceptions whose absorption increases through different mechanisms. Folate absorption recovers after two months of abstinence.

The vitamins on that list were never pulled out. They never got in. Alcohol physically alters the transporter proteins lining your intestinal wall, the molecular gates that move nutrients from your gut into your blood. When ethanol reaches those cells, it inserts into their membranes within 400 nanoseconds, reshaping the cell wall’s structure and thickness. The transporters embedded in that wall slow down. Some shut off entirely.
Thiamine, riboflavin, biotin, folate: each one has a designated transporter protein whose job is ferrying that specific nutrient across the gut wall. Alcohol doesn’t damage these transporters. It turns down the cellular machinery that builds them. The intestinal cells gradually produce fewer of these gate proteins. The gate doesn’t break. It stops being rebuilt.
The assumption most people carry is that this is a heavy-drinking problem. Moderate drinkers, the weekend-glass-of-wine crowd, feel exempt. One to two standard drinks is all it took to reach a blood alcohol level of 0.04% and measurably impair nutrient absorption in controlled studies. The threshold sits below most people’s definition of a problem.
Alcohol doesn’t pull nutrients out of your body. It blocks them from getting in.
Zinc is the worst-case illustration. Alcohol shuts down the transporter proteins that pull zinc through the gut wall, the same gate problem every nutrient on the list faces. Zinc gets a second hit: alcohol also dissolves the molecular seals between cells in the gut wall, weakening the barrier between intestine and bloodstream. The gate closes and the wall develops gaps. One mineral, two separate breakdowns. For anyone training hard enough that their zinc demand is already elevated, the second hit widens a deficit supplements alone can’t cover.
The simple version of this story would end there: alcohol blocks everything. The evidence is messier. The cells lining the gut actually build more vitamin C transporters, not fewer, after alcohol exposure. Iron absorption goes up for a different reason: the gut wall becomes permeable enough that iron slips through passively, without needing a transporter at all. Selenium follows a similar upward pattern. Three nutrients out of more than fifteen moved in the opposite direction.
Most of what’s known about these transporter mechanisms comes from animal studies. Rats, mice, hamster intestinal models. The shutdowns, the membrane changes, the rebuilding patterns were all measured in lab animals, not in humans having wine at dinner. A 2023 review covering more than fifteen vitamins and minerals mapped every known pathway, and the patterns held across species and study designs. Whether the thresholds translate identically to human guts hasn't been tested yet.
One pathway has been traced all the way to recovery. Folate, one of the B vitamins most affected by alcohol, returned to normal absorption after two months without drinking. The cells started building the transporter proteins again. Two months, and the gate reopened.
The list was always right about which nutrients take the hit. What it never mentioned is that the problem starts before a single vitamin reaches your blood, not after. Your gut is a gatekeeper, and alcohol rewrites the instructions for its locks. If one substance can reprogram the gates that control mineral absorption, everything else that controls how minerals reach your blood is worth seeing. Alcohol is not the only thing with its hand on the switch.
